I can't take credit for it. I got it from another Riff Raffer. But now everyone is doing it. This is the one I do (beginner's version), once a week:

10 minute warmup
2 minutes hard/1 minute easy - repeat 5 times
10 minute cooldown.

The best thing is that because it goes by time and not distance, you don't need a track. I just do it on a flat stretch of my normal route. Focus on keeping the same pace in each hard interval.

You will want to throw up. But when it is over, you will feel like a superhero! Wink

It's kind of fun and will keep your running interesting.
